Sleep Debt Calculator
Updated for 2026 ยท All math runs privately in your browser
Every short night is a loan from your body โ and it collects. Enter what you need versus what you got, see the debt on a gauge, and get a realistic payback plan.
Your sleep
Most adults need 7โ9 hours. Check the Sleep by Age tool for your exact range.
A work week of short nights is the classic way debt builds up.
Your sleep debt
Sleep debt gauge
- Missed per nightโ
- Nights countedโ
- Total debtโ
- Fast payback: +1h/nightโ
- Gentle payback: +30m/nightโ
You can't repay weeks of debt in one weekend lie-in โ it just shifts your body clock. Small extra amounts over several nights work far better.
How to use this calculator
- Set the sleep you need per night (8 hours is a safe default for adults).
- Enter the sleep you actually got on average.
- Set how many nights this pattern has lasted.
- Read your debt on the gauge, then follow the payback plan: a little extra sleep for several nights beats one marathon sleep-in.
How the math works
Sleep debt = (needed hours โ actual hours) ร nights. Miss 2 hours a night for 5 nights and you owe 10 hours.
Payback plans: adding 1 extra hour per night clears about 1 hour of debt per night, so 10 hours of debt takes ~10 nights. The gentle plan (+30 min/night) takes twice as long but is easier to stick with.
The gauge scores your debt from 0โ20+ hours: green under 5, amber 5โ10, red above 10 โ the point where studies show reaction time and focus measurably drop.
Frequently asked questions
Sleep debt is the gap between the sleep your body needs and the sleep you actually get. Miss one hour a night for five nights and you owe your body five hours โ with measurable effects on focus, mood and reaction time.
Partially. Studies show you can repay recent sleep debt by adding 30โ60 extra minutes per night over several days, plus short naps. But one giant weekend lie-in doesn't fully erase a week of short nights, and it can wreck your schedule.
A common rule: add about one extra hour of sleep per night and you'll clear roughly one hour of debt per night. Five hours of debt takes about five nights of slightly longer sleep to repay.
Both help, but extending your nightly sleep is more effective because naps rarely reach deep sleep. Keep naps to 20 minutes in the early afternoon so they don't steal your nighttime sleepiness.
Needing an alarm to wake up, falling asleep within minutes of lying down, relying on caffeine by mid-morning, afternoon crashes, irritability and craving sugary snacks are all classic signs.
The National Sleep Foundation recommends 7โ9 hours per night for adults 18โ64, and 7โ8 hours for adults 65+. Most people need around 8 hours; the calculator defaults to 8.
